A calorie deficit is the fundamental mechanism behind all fat loss, regardless of which diet label is attached to it. When your body receives less energy than it expends, it draws on stored fuel — primarily body fat — to make up the difference. One kilogram of body fat stores approximately 7,700 kcal of energy, which means a daily deficit of 550 kcal produces roughly 0.5 kg of fat loss per week. The science is straightforward. The challenge is that the human body is not a static machine — metabolism adapts, hunger hormones shift, and adherence is the real variable that determines outcomes.
Fat loss requires a sustained calorie deficit. No diet — low-carb, intermittent fasting, carnivore, keto — works through any mechanism other than reducing total caloric intake below total expenditure. The diet format affects adherence and hunger; the deficit drives the fat loss.
Fat loss and muscle loss don't have to happen together. High protein intake (2.0–2.4 g/kg), resistance training, and a moderate (not aggressive) deficit are the three levers that determine how much muscle you keep. This calculator builds protein targets directly into your plan.
As you lose weight, your TDEE decreases — a smaller body burns fewer calories. Your initial deficit gradually shrinks without changing your eating. This is why recalculating every 4–6 weeks is essential, and why this tool shows a week-by-week timeline rather than a single static number.
The "optimal" deficit is the one you can sustain. Research consistently shows that aggressive deficits produce faster short-term results but dramatically higher rates of weight regain at 12 months. A moderate deficit that you follow consistently outperforms a perfect plan you abandon in week 6.
