The Science of Calorie Deficits and Fat Loss

A calorie deficit is the fundamental mechanism behind all fat loss, regardless of which diet label is attached to it. When your body receives less energy than it expends, it draws on stored fuel — primarily body fat — to make up the difference. One kilogram of body fat stores approximately 7,700 kcal of energy, which means a daily deficit of 550 kcal produces roughly 0.5 kg of fat loss per week. The science is straightforward. The challenge is that the human body is not a static machine — metabolism adapts, hunger hormones shift, and adherence is the real variable that determines outcomes.

How This Calculator Works

This tool uses the Mifflin–St Jeor equation — the most validated BMR formula for most adults — then applies an activity multiplier to calculate your TDEE. From there, it works backwards from your goal:

  • Total deficit needed: (current weight − goal weight) × 7,700 kcal/kg
  • Days available: From today to your target date
  • Daily deficit: Total deficit ÷ days available
  • Daily calorie target: TDEE − daily deficit
  • Safety check: Flags plans below 1,200 kcal (women) or 1,500 kcal (men), or above 1,000 kcal/day deficit, and suggests a revised timeline

The tool also calculates protein at 2.0 g/kg of current bodyweight to support muscle preservation, then distributes remaining calories approximately 45% carbs and 30% fat.

Making Your Deficit Sustainable

A deficit that's too aggressive is self-defeating. Here's what the evidence says about making a deficit sustainable long-term:

  • Prioritise protein. High protein is the most effective hunger-management tool in a deficit — more satiating per calorie than carbs or fat, and it preserves muscle.
  • Don't skip resistance training. Without it, up to 30–40% of weight lost in a deficit can come from muscle, not fat. Lifting preserves muscle even in aggressive deficits.
  • Consider diet breaks. 1–2 weeks at maintenance calories every 8–12 weeks partially reverses metabolic adaptation and significantly improves long-term adherence.
  • Recalculate regularly. As your weight drops, so does your TDEE. Recalculate every 4–6 weeks or every 3 kg lost to keep your deficit accurate.
  • Track the trend, not the day. Daily weight fluctuates by 1–3 kg due to water, glycogen, and food volume. Judge progress by the 7–14 day average.

How big should my calorie deficit be?
A moderate deficit of 300–500 kcal/day is the evidence-backed sweet spot for most people. This produces 0.3–0.5 kg of fat loss per week while preserving muscle mass and keeping hunger manageable. Deficits above 750 kcal/day significantly increase muscle loss risk, hormonal disruption, and the likelihood of rebound weight gain. Larger isn't better — sustainable is better.
Is 1200 calories a day safe for weight loss?
1200 kcal/day is often cited as the minimum for women, and 1500 kcal/day for men. Below these thresholds, most people cannot meet micronutrient needs from food alone, muscle loss accelerates, and metabolic adaptation becomes more pronounced. This calculator flags plans that would take you below safe minimums and suggests a more gradual timeline instead.
How fast can I realistically lose weight?
0.5–1.0 kg per week is the sustainable range for most people. Faster rates — while physically possible — produce disproportionate muscle loss, hormonal disruption (especially in women), and a very high rate of weight regain within 12 months. The research on long-term weight maintenance consistently favours slower, moderate deficits over aggressive ones.
Why do I stop losing weight even in a deficit?
Plateaus happen because your TDEE decreases as you lose weight — a smaller body burns fewer calories. This is called metabolic adaptation. Your original deficit gradually shrinks to zero even if your eating doesn't change. The fix is to recalculate every 4–6 weeks as your weight drops, and optionally incorporate diet breaks which have been shown to partially reverse metabolic adaptation.
How much protein should I eat in a calorie deficit?
2.0–2.4 g per kg of bodyweight is the research-supported range for muscle preservation during a calorie deficit. This is higher than the general recommendation precisely because a deficit stresses the body and increases muscle protein breakdown. Getting protein right in a deficit is arguably more important than when eating at maintenance or in a surplus.
Should I eat back calories burned through exercise?
No — your TDEE already accounts for your activity level. The activity multiplier you selected includes your exercise. Eating back exercise calories leads to double-counting. The one exception: if you exercised significantly more than your average (e.g., a long hike on a normally sedentary day), adding back roughly half the estimated burn is reasonable to prevent excessive under-fuelling.
