  • Use rough measures — a palm of chicken breast is ~25–30g protein. A scoop of whey is ~25g. An egg is ~6g. Precision matters less than consistency.
  • Track for 2–4 weeks to calibrate your intuition, then reassess whether you need to continue daily.
  • Focus on the trend, not each individual day — hitting your weekly average matters more than hitting exactly the right number every single day.

Protein Sources for Every Diet

Whether you eat meat, avoid it entirely, or fall somewhere in between, hitting your protein target is achievable with the right sources:

  • Omnivore: Chicken breast, eggs, Greek yoghurt, cottage cheese, canned tuna, turkey mince, lean beef, salmon.
  • Vegetarian: Greek yoghurt, eggs, cottage cheese, paneer, tempeh, edamame, lentils, chickpeas, quinoa, protein powder (whey or casein).
  • Vegan: Tofu (firm), tempeh, edamame, lentils, chickpeas, black beans, seitan, nutritional yeast, pea or soy protein powder. Plant proteins often have lower leucine content — eating slightly above your target (~10%) compensates for lower bioavailability.
  • Combining plant proteins across meals (legumes + grains) ensures a complete essential amino acid profile without needing to combine in the same meal.

Yes — muscle protein synthesis (MPS) responds better to 3–4 distributed meals of 30–40g than to the same total consumed in 1–2 large meals. Research suggests MPS has a per-meal ceiling of approximately 40g in most adults, beyond which excess protein is oxidised for energy rather than used for muscle building. An even distribution also makes hitting your daily target easier and more consistent.
What counts as a complete protein?
A complete protein contains all nine essential amino acids in sufficient amounts. Animal proteins (meat, fish, eggs, dairy) are all complete. Most plant proteins are incomplete — they lack or are low in one or more essential amino acids. However, you don't need to combine proteins at every meal; eating varied plant proteins across the day provides all essential amino acids. Soy and quinoa are exceptions — they're complete plant proteins.
Can plant-based diets provide enough protein?
Yes, but it requires more intentionality. Plant proteins are generally less bioavailable than animal proteins (lower leucine content, antinutrients that reduce absorption) — so vegans and vegetarians should aim for a target about 10% higher than the standard recommendation. High-yield plant sources: tempeh (19g/100g), edamame (11g/100g), tofu (8–15g/100g depending on firmness), lentils (9g/100g cooked). Should I stop tracking once I know my eating habits?
