Water makes up approximately 60% of your body weight and is involved in virtually every physiological process — from regulating body temperature and transporting nutrients to lubricating joints and enabling cellular function. Even mild dehydration of 1–2% of body weight has measurable effects on cognitive performance, physical endurance, mood, and concentration. Getting your daily water intake right isn't a wellness trend — it's foundational biology.

How This Calculator Works

This tool uses a weight-based formula recommended by leading health organisations, then adjusts it for the factors that most significantly affect individual water needs.

  • Base intake (33 ml/kg): The European Food Safety Authority recommends 35 ml/kg for men and 31 ml/kg for women. This calculator uses 33 ml/kg as a gender-neutral baseline.
  • Activity adjustment: Physical activity increases water loss through sweat significantly — from ~350ml for light activity up to ~1,200ml for twice-daily training.
  • Climate adjustment: Hot and humid environments increase sweat rate dramatically. In temperatures above 30°C, water needs can increase by 500ml or more per day.
  • Special factors: Pregnancy increases blood volume and fluid needs. Breastfeeding requires an additional ~700ml/day. Fever increases water loss through increased respiration and sweating.

What Counts as Water?

Your daily fluid target doesn't have to come entirely from plain water. Many sources contribute to your hydration:

  • Plain water: The best source — calorie-free and immediately absorbed.
  • Tea and coffee: Despite being diuretics, the net hydration effect of regular tea and coffee is positive — they contribute more water than they cause loss.
  • Food: Fruits and vegetables are 80–95% water. A diet rich in whole foods contributes approximately 20% of daily fluid needs from food alone.
  • Sparkling water: Equally hydrating as still water — carbonation does not reduce absorption.
  • Avoid: Alcohol is a net dehydrator. Sugary drinks add significant calories without improving hydration efficiency.
Frequently Asked Questions
Is the "8 glasses a day" rule accurate?
No — the "8×8" rule (8 glasses of 8oz = ~2L/day) has no scientific basis and doesn't account for body size, activity, or climate. Individual needs vary from 1.5L to over 4L depending on these factors. This calculator provides a personalised estimate based on the same variables used by sports medicine and nutrition research.
Does thirst indicate dehydration?
By the time you feel thirsty, you are typically already 1–2% dehydrated — enough to impair performance. Thirst is a lagging indicator, not a real-time gauge. This is why a proactive drinking schedule is more effective than drinking reactively when thirsty, particularly during exercise or in hot weather.
What's the best way to check hydration?
Urine colour is the most practical at-home indicator. Pale yellow (like lemonade) indicates good hydration. Dark yellow or amber means you're behind. Clear can indicate over-hydration. The first morning urine is naturally concentrated — use mid-day urine for a better real-time assessment.
Can you drink too much water?
Yes — hyponatraemia (low sodium caused by excessive water dilution) is rare but real, most commonly seen in endurance athletes who drink excessive amounts of plain water over several hours. For the general population, drinking above your calculated target is unlikely to cause harm, but there's no benefit to significantly exceeding it.
Should I drink more water when fasting?
Yes. When you're not eating, you miss the ~20% of daily fluid typically consumed through food. During intermittent fasting windows, increase plain water, black coffee, and tea intake to compensate. Electrolyte intake (sodium, potassium, magnesium) also matters on longer fasts to prevent electrolyte imbalance.
Does water intake affect weight loss?
Yes, in several ways. Drinking water before meals reduces caloric intake by increasing satiety. Water is required for fat metabolism (lipolysis) — adequate hydration makes fat burning more efficient. Drinking cold water slightly raises metabolic rate through thermogenesis. And dehydration can masquerade as hunger, causing unnecessary eating.
