Think of it this way: Process C is the clock. Process S is the pressure valve. Good sleep happens when the clock says it's time to sleep and the pressure valve is full. Bad sleep happens when one or both are off.

Why Caffeine Makes This Worse Long-Term

Caffeine doesn't give you energy — it blocks adenosine receptors, preventing you from feeling the sleep pressure that's still accumulating. When the caffeine wears off, the adenosine flood hits all at once. That's the afternoon crash. Regular high caffeine use means you never fully feel your true sleep pressure, which makes it harder to fall asleep at the right time and harder to know how sleep-deprived you actually are. Your Chronotype: The Clock You Were Born With

Process C — your circadian rhythm — doesn't run at exactly the same time for everyone. Your natural sleep-wake preference is largely determined by genetics. This is your chronotype.

Chronotype explains why some people genuinely come alive at 5am while others can't think clearly before 10am — and why forcing a night owl to keep a lark's schedule produces chronically poor sleep, regardless of discipline or intention.

Most people are Bears — following a roughly solar schedule that aligns with daylight. Lions and Wolves represent the early and late extremes. Dolphins are light, anxious sleepers who struggle with both falling and staying asleep.

Can You Change Your Chronotype?

Partially, and slowly. Chronotype is largely genetic — you can't simply decide to become a morning person overnight. With consistent light exposure, fixed wake times, and gradual schedule shifting, most people can move their chronotype by 1–2 hours over several weeks. Trying to shift more than that, or doing it abruptly, typically results in sleep deprivation rather than adaptation. The more productive approach — which this course takes — is to work with your chronotype rather than fight it.

Why Irregular Sleep Times Are the Root Problem

The single most damaging sleep habit is inconsistency — going to bed and waking up at different times each day, especially sleeping in significantly on weekends.

Your circadian rhythm is anchored to a consistent schedule. When your wake time shifts by two or three hours on weekends, your body experiences the biological equivalent of flying across time zones every week. Researchers call this social jetlag, and it produces the same symptoms: grogginess, poor concentration, mood disruption, and difficulty falling asleep on Sunday nights.

Consistency of wake time is the most important single variable in sleep quality. More important than what time you go to bed, more important than sleep duration, more important than what you do before bed. We'll build on this in Lesson 2.

The Weekend Lie-In Problem

Sleeping in on weekends feels like recovery. Biologically, it delays your circadian phase — pushing your internal clock later. This makes it harder to fall asleep on Sunday night, harder to wake on Monday morning, and compounds across the week. The recommended maximum: no more than one hour later than your usual wake time, even on weekends. This is one of the hardest habits to change, but one of the highest-impact ones. Start by keeping weekends within 30–60 minutes of your weekday wake time.
