- Anchor every meal with a protein source. Before building the rest of your plate, choose your protein. A palm-sized portion of meat or fish, two eggs, a cup of legumes, or a serving of Greek yoghurt. This single habit shifts your eating pattern more than any tracking app.
- Know your high-protein defaults. Pick 4-6 meals you already enjoy that are naturally high in protein. Rotate those as your regular meals. You don't need variety in your protein sources -- you need consistency.

- Whey concentrate or isolate: Best absorption, complete amino acid profile. Isolate is lower in lactose if you're sensitive.
- Casein: Slower-digesting. Useful before long gaps between meals or before sleep. Not meaningfully superior to whey for most goals.
- Plant-based blends (pea + rice): Creates a near-complete amino acid profile. As effective as whey for muscle building when total protein intake is matched.
